Today's outdoor WOD started with a bridge run and bear crawl relay warm-up, followed by (for time): 100 pushups, 100 sit-ups and 100 squats, broken up any way the athlete wanted. We finished with a firemans carry/burpee relay cash-out.

WAM 10 & Bench Off

CFKoPers -- we have a two special contests about to begin...with a very special prize for the winner of each challenge (to be announced on 10/15) - prize is valued at $600.00.

1. WAM 10 - You must follow the Zone and Weigh and Measure "WAM" for 10 days straight 10/4 to 10/13. Record a journal documenting all your food choices and measurements and hand it in on 10/14 (via written journal or online spreadsheet to crossfitkop@gmail.com), the winner will be announced on Saturday, 10/15 at 11AM at the "bench off". Aimee will run a kick off meeting at 5:30PM on Monday 10/3 in the lobby...you do not have to attend the meeting in order to compete. But you should review this Zone in the CrossFit Journal 21.

2. The Bench Off: Inspired by Jay E and Chris S. We will run two challenges and the score combined will determine the official Bench champion!

- 1RM for weight, 5 attempts allowed
- Max Reps at body weight, one attempt allowed

Following this competition on 10/15 at 11AM (during the strength class) Jay and Tori will be hosting a party at their house...details to follow.

All CrossFit KoP members are welcome to compete at one or both challenges.

Deadlifting Donkeys?...oh no, it's Donkey's Deadlifting Clinic


October 20th and 27th 6:30PM-8:30PM


Do you feel like your deadlift could be stronger if your form was improved? Have you hit a deadlift plateau, and want to know how you can bust through it? Then come join the fun at Donkey's Deadlift Clinic!

We will cover the movement basics of this important powerlift, assessing your unique sticking points as you work with PVC and the barbell. We will use video and on-the-spot discussion to highlight areas where you can improve your form, and finally, we will prescribe assistance work that you can do to get to the next level of strength and power. This assistance work can be done in our Westside classes or outside of it.

Note:
This clinic is separate from our Westside program! Everyone is welcome, first come, first served.

Details:
Post to comments to get into a clinic! Post the date you would prefer. Cost is $25/person. We will offer clinics on Thursday Oct 20th and Thursday Oct 27th, 630 to 830. There are 10 spots per class. If there is enough interest, we will run one on a weekend.

This workout is one variation of a Litvinos, more commonly know as a Litvis...lifting up VERY, VERY heavy stuff and running VERY, VERY fast. You should choose a weight in which the 5th rep will feel like the weight of the world, but you are still capable of doing it. A workout of this nature is metabolically devastating. You have FULL recover between rounds so on your run, you need to pretend there is a bull behind you...AS FAST AS YOU CAN! You will have 30 minutes to complete all 4 rounds if necessary and this will be taken from the rack.

World Class Fitness in 100 Words as defined by Greg Glassman states the following:
Eat meat and vegetables, nuts and seeds, some fruit, little starch and no sugar. Keep intake to levels that will support exercise but not body fat. Practice and train major lifts: Deadlift, clean, squat, presses, C&J, and snatch. Similarly, master the basics of gymnastics: pull-ups, dips, rope climb, push-ups, sit-ups, presses to handstand, pirouettes, flips, splits, and holds. Bike, run, swim, row, etc, hard and fast. Five or six days per week mix these elements in as many combinations and patterns as creativity will allow. Routine is the enemy. Keep workouts short and intense. Regularly learn and play new sports...

CrossFit Kop has taken the final sentence and created our new CFKoP Sport Series. 21 of our athletes came together today to play FOOTBALL!!! Needless to say it was HUGE success! A big thanks to Vinny for putting it all together and to the generosity of Mike and Gina Fab for hosting a FUN after-party for all!

Oakland SWAT Sergeant Daniel Sakai, age 35, was killed on March 21, 2009 in the line of duty along with fellow officers Sergeant Ervin Romans, Sergeant Mark Dunakin, and Officer John Hege.
Daniel is survived by wife Jenni and daughter Jojiye.

What is the Special Operations Warrior Foundation?:


The Special Operations Warrior Foundation was founded in 1980 to provide support and assistance to the U.S. Armed Forces special operations community, which includes:
