On Saturday February 13th, We will be hosting Judith Gabriel, a Massage Specialist and Bodywork Therapist, who is offering Therapeutic Massage, Intuitive Bodywork (Collard Method), Rebirthing, Reflexology, and Chair Massage. Many of you know I typically travel to Reading to visit Judith for my massage therapy; she has 23 years experience. She graduated from PA School of Muscle Therapy in therapeutic massage and reflexology and has 20 years of training with world-renown bodywork specialist Patrick Collard, and 23 years of national/international training in Rebirthing.

At CrossFit Kop Ms. Gabriel will be offering deep therapeutic massage with corrective work, chair massage, and non-diagnostic reflexology.

Her rates are as follows:
$100-1-1/2 massage
$80-1-hr massage
$1.50 a minute up to 14 minutes for chair massage
$20 for 15 minutes
$40 for 1/2 hour of chair massage
$40-1/2 reflexology
$60 for 1-hour reflexology

Steph asked awhile ago and we did a little research, thanks to Jen S...this is what we found:
CrossFit Virtuosity’s four-part series on hand care:

Rips will happen, its inevitable. Angie? Mary? Barbara? GI Jane? Yes, all these ladies leave us with some torn up hands. As our hands get stronger, the skin gets used to the demands placed on it and you will develop callouses that are more resistant to rips. With proper hand maintenance, torn hands can be kept to a minimum. Trim or file callouses if they build up to prevent them from pinching up during pull-ups. Also, make sure to tape hot spots before attempting high-volume pull-up WODs.

Constructing an Athletic tape grip

If your hands rip, trim the torn skin with sterile clippers. If a blood blister forms, pierce the skin with a sterile pin and drain the built-up fluids. Clean the area thoroughly. If the wound is deep (does it bleed or weep?), try and keep it moist with Neosporin and a band-aid for the first 36-48 hours; wrap athletic tape over the band-aid to keep it on if necessary. Once healed enough to expose to air, try and keep the area moisturized so the skin does not dry out and begin to crack...this is uncomfortable. Yes, it will be tender, but yes, you should try and get on the bar again as soon as you can! If your hands rip, we have a anti-fungal simple green solution at CFKoP, please always clean the bar when you are finished!

November- Athlete of the Month

How long have you been a CrossFitter? Close to 3 years, I am the weirdo who didn't jump in with both feet, I came once a week for almost a year, then twice a week, then finally 3 times a week for the past year or so.

Did you ever play sports? I played soccer until high school, and swam from the age of 5 till college.

What is your biggest achievement at CrossFit? Getting a pull up, there was no better feeling than being able to look over the bar for the first time without a band, now if I could just get two in a row.

What do you feel that you still need to work on? There is not enough room here to list them all, but if I had to pick one thing it would be squat depth, yes Jason I know, do more wall squats

Goals for the rest of this year? Dial in my nutrition. I eat 100% paleo 50% of the time, and would like to get that to 80%-90%. I am sucker for free food at work, and there is a lot of it.

What's your favorite WOD? I really don't like any of them, but that's why I come. I would never make myself do any of the WODs on my own. If I had to pick movements that I wouldn't mind in a workout I would pick running, push jerks, and sit-ups. Though Aimee would probably make it some evil rep scheme or 10 rounds to ruin it.
What is the craziest insane workout outside of CF you have ever done? Crossfit is my insanity, my family and friends still look at me funny when I tell them what we do. Though if you tell me there is beer at the end I will do just about anything.
What’s your least favorite WOD? Angie, she is a raging bitch

What’s your favorite lift? I am starting to like the snatch, terrible at it, but it's growing on me

What’s your least favorite lift? Front squats, see squat depth problems and you understand
What skill do you want to work on in 2012 the most? Double-unders, I can get 10 every so often, but getting on the board would be something

What's your favorite foods, and snacks? Beer, especially IPA's, and a good burger

What’s your favorite piece of workout "gear"? My inov-8's, fixed my heel striking ways fast
What do you say is your biggest improvement since starting CF? Box jumps, I still remember my first workout, not that I am scared or anything, but I could only step on a 13 inch box, now I can do workouts on a 25 inch box, and can get on the 30 inch for a couple reps.

Who is your favorite coach? No PC answer here it's Plentus. He lives, breathes, and eats this stuff. His creativity, whether it be with scaling, warm-ups, etc is amazing. Though I also want to thank all of the coaches for their help, you have assisted me more than I could have asked for.

PR's to mention? Goals Reached? Nutrition highlights?... Running a 5k and being able to sprint to the finish, not eating cereal for over 2 years, competing in the 2012 open and the King and Queen of Prussia, 375 dead lift. 7:10 mile. Beating my wife at most workouts.

Thank you, I don't really consider myself an athlete, heck I have never RX'd a workout, but I know I am in the best shape of my life, and I have CFKoP to thank. I love coming to box, complaining about the WOD, then feeling really good about finishing it. I love working out with all of you, and appreciate all of the support I have received from day one. I wouldn’t still be at the box if we’re not for my wife supporting me all while first being pregnant, and now raising Wes. And a special thanks to Mike and Gina for showing us the “Boxswitch” which has allowed both of us to keep coming to the box and not lose our minds.

Athlete of the Month

 CONGRATULATIONS BRETT!

College:  Virginia Tech

How long have you been a CrossFitter? I've been a CrossFitter since March 2013.  I joined right after breaking ground on the construction of the new Target on 202.
Did you ever play sports? Yes - I love competitive sports.  Growing up in a rural town in Southwestern VA the options were limited to the major sports.  I played football, baseball & wrestled in high school.  I was First Team All-State in football & baseball.  Now I love soccer & I am trying to learn as my children learn.  I'm also an hack golfer, but love the sport.

Got some cool (or uncool) hobbies you'd like to share?  Not sure if this ranks in the cool or uncool, but I geocache with my children on any free sunny day.  Geocaching is hiking with a GPS find hidden containers throughout the world.  The containers have little trinkets that the kids trade with items that they bring from home.  

My wife and I also have date nights where we try different restaurants.  We've decided that there are so many great restaurants to eat at in NY/NJ area that we are determined to not go to the same place twice.  

What is your biggest achievement at CrossFit?  I think that I'm most proud of deadlifting 420 after finishing the inaugural Plentus' Barbulls class.  I'm also proud that I've been able to Rx many more WODs after completing the Barbulls course.  I've been truly amazed at the way a body adapt to lift more & more weight with consistent training.

What do you feel that you still need to work on? Everything....I struggle most with body weight exercises especially pullups & dips.  I'm also frightened of falling from the ropes.  One of the best things about crossfit and strength training is that there is never a point where you feel like it's mastered.  There's always more reps to be done & more weight to be moved.  I feel like I'll CrossFit the rest of my life.

Goals for the rest of this year? I want to do a muscle-up and do more than 3 DUs in a row.  I want to get more comfortable doing squat cleans and sqaut snatches.

What's your favorite WOD?  The Seven is probably the toughest & my favorite.  It is god-awfully long, but I always think about the CIA agents that lost their lives and how I'm sure their families would endure anything to have them back.  I'm extremely patriotic & I feel really motivated during hero WODs.  I lost a very close high school friend in Iraq in 2006.  I cut my hair after my buddy was KIA and I keep it short as a daily reminder for myself to live for him.

How about your favorite food/snacks? My favorite dinner is skirt steak with chimichurri sauce, baked sweet potato and a good craft beer.  I have never said NO to a brownie.  

What is the craziest workout outside of CF you have ever done?  I like doing mud runs like the Tough Mudder.  They are tons of fun and challenging.  The hardest workouts that I ever did was for my wrestling coach.  He was an 4-year undefeated state champion in high school and a NCAA champion in college.  He pushed my conditioning to places that I didn't think my body could go.  We worked out for two hours a night in a 40'x40' block room that he kept around 90 degrees.  The guy was nuts and it would never be allowed by the school officials these days.

What’s your least favorite WOD? Reverse Angie....and anything else that involves lots of pullups.  

Favorite lift/movement? Although I'm not very good at it, I love the snatch.  It is gracious & ferocious all at once.

What’s your least favorite lift/movement? Double Unders are my nemesis and most frustrating.

What skill have you been working on in 201​4​ the most? I haven't focused on a particular skill.  I've been working on getting stronger overall and it has helped with WODs.  I'm working on body weight exercises & have set aside extra time each week for ring dips.

Whats your favorite piece of workout "gear"?  I'd say my pre-workout & supplements that I get from NutriShop.  That is not a BS plug for Keith's shop either.  You can always find me mixing my cocktails before and after each workout.  BTW Keith - you owe me $20!

What you say is your biggest improvement since starting CF?  My overall strength & health.  I love feeling fit and being able to run around with my kids without being winded like other dads.  

Who is your favorite coach?  The KOP family is very lucky to have ALL of our wonderful coaches.  I work out in the evenings & I'm exposed to the sweet coaching techniques of Tim McCann, Keith, & Paul.  They're all great.  

Tim M - Your motivation and positive attitude is amazing.  Even if I've had the worst day, you always make me feel better.  Thank you for all your help with mobility.  It has helped me in Crossfit & life.

Keith - I'm in awe of your power from a smaller, lighter athlete.  I appreciate your candid corrections and straightforward approach.  You also crack me up with your dry humor.

Paul - Your classes are the most fun and your humor is great.  Thank you for pushing me when I doubted myself.  I always look forward to our chats before & after class.  I love the 7:30P classes because there are no kids around & the filthy language flows. 

AIMEE - I love when I catch your class.  You scares the s--- out of me and push me further than anyone else.  I can't believe how you can smile and laugh all the while you break me into pieces.  You're the smartest fitness coach that I've ever met.  You're also the FITTEST, BADASS MOM I've ever met.  No kids will ever pick on your children.  

PR's to mention? Goals Reached? Nutrition highlights?..  350 Back Squat, 300 Front Squat, 420 Deadlift, 230 Clean & Jerk, 170 Snatch. I think my main goal reached has been not getting heavy while spending the last 16 months on the road in a hotel room  The CrossfitKOP community made my time away from my family so much easier.  I am truly going to miss all the friends that I've made down here.  My last day in KOP is June 19th and it's bittersweet.  I hate to have to leave the KOP crew, but I'm so excited to get to spend more time with my family.  I'd like to thank everyone that has befriended me the last 16 months.  You have no idea how much easier my time away from my family has been because of you.

Sub 60 unbroken single unders if double-unders are not possible.
The athlete will have to rest sufficiently to perform the next exercise unbroken, but not so much as to jeopardize the work output and thus final score.

At KOP since early spring of 2012 (when I realized my post-college-body was writing pizza checks it couldn’t cash), but I have been a casual Crossfitter with Panther Crossfit since 2010. Reasons i started then? A lack of exercise with too much pizza and beer. Trends are fun.


Did you ever play sports?




I’ve always played soccer but I found my inner Teenage-Mutant-Turtle with Shotokan Karate at 9. I competed for 6 years and won a few national events until I got burned out. It was a lot of commitment for a 15 year old kid, especially me. I turned my sights to paintball (it’s a sport?) with a bunch of my high school friends and carried that into college, captaining Pitt Paintball to the National Collegiate Paintball League Championships in 2010 and 2011. 



Got some cool (or uncool) hobbies you'd like to share?

 Anything involving water, really. I wake-board at my friends lake house in the summers; I can stand and fall REALLY efficiently. I’ve been a certified rescue scuba diver since 2007 but tend to just do barrel rolls and mess with fish when i go unda-da-sea. (Probably why i was stung by fire coral, a jellyfish, and bitten by a fish in 48 hours.) I’m a huge sports fan and will watch just about anything that’s on. I enjoy karaoke a bit too much, sorry not sorry? Petting as many dogs, especially pitbulls, as physically possible rounds out my fairly simple life outside of the box and sports venues.




What is your biggest achievement at CrossFit?



I can string muscle-ups and snatch my body weight, that’s something pre-crossfit twenty year-old Ryan could never have imagined doing. As a whole my body control with heavier weights has significantly increased. 


What do you feel that you still need to work on?



Calming down my movements/kips to be more efficient are at the top of my list. Knowing you can do something is one thing, making it look good is an entirely different monster. Double-unders need work too. That said, I am glad I can bring joy to the people watching me flail about like a fish out of water.

Goals for the rest of this year?


RXing more mens weights in wods, especially wall-balls. How is 20 so much heavier than 14-16? Again with the efficiency thing, lets add rope climbs, GHD sit-ups, and butterfly pull-ups to that as well. The most attainable goal i have weight lifting wise would be breaking 185 for over-head-squats.

What's your favorite WOD?



Nancy!! Short running and OHS are my friends. I would like Cindy more if she didn’t rip my hands every time I do her. Angie is a nice little burner, too.


How about your favorite food/snacks?



PIZZA. I got into crossfit because I ate too much pizza, I never said I stopped loving it. Hoagies are a close second. Why wouldn’t you love something with bread that you can also throw your other favorite cheeses and meats onto? I’ve been known to crush a sleeve of Oreo’s in one sitting. Does beer count? If so, add IPA’s to that list.



What is the craziest workout outside of CF you have ever done?

Taking my advanced scuba diving course in 38 degree water was an experience I will never forget. Doing that type of work 75 feet under water in those conditions humbles you pretty fast. Running the 38 floors of the Cathedral of Learning (Pitt) for ‘fun’ was a bad decision too.



What’s your least favorite WOD?



Karen, wall-ball hell. One of the few workouts i’ve ever DNF’d (did not finish)



Favorite lift/movement?

Over-head-squat. There’s nothing more badass to me than locking heavy weight over head with my next thoughts being “know what? I’m going to squat this now.” Movement wise, anything with gymnastics that involves a pull-up bar. Pull-ups, TTB, Bar MU, love it all. I’m a proud crossfit monkey.


What’s your least favorite lift/movement?



Wall-balls obviously. As I said my double-unders are comically bad but getting better. At this point any lift that i can’t use my hips like the strict press drive me nuts.




What "skill" have you worked on in 2015 the most ?

I started 2015 working on ring-muscle-ups instead of bar muscles-ups, but this year has surprisingly turned into working on mobility. After the mobility challenge I realized how much better I felt rolling out/torturing myself. I know my back and shoulders have thanked me for it. Thats probably why you see me hanging around for an hour or so post 4:30/5:30 class creeping on the walls. #ghostSamson




Whats your favorite piece of workout "gear”?



This is a tough question for a gear whore. Bandana is a close second as i’ve never done a workout at KOP without one... but my favorite has to go to my neon socks and nano’s. Bright or bust. Honorable mention: shirtless-ness. Because science, aerodynamics, and such.



What would you say is your biggest improvement since starting CF?



I’ve always played sports but weights intimidated me growing up. "I can't lift that!" The Panther Crossfit crew (Ryan, Manderino, Zach, and the bunch) ushered me into a new part of my life. I’ve come a long way since being unable to squat-clean a PVC pipe at Pitt; in that time meeting countless people I gladly call friends. This has thankfully carried over to KOP and the amazing community we have here. Crossfit has made me generally physically prepared in my life, ESPECIALLY in my job. Photographing sports like golf or track & field can turn into 200m sprint intervals with short photo taking breaks in between. Capturing athletes at their best (while not getting in their way and protecting my gear) requires a surprising level of fitness.



Overall, “can’t" is rarely a word I use to describe myself and my physical abilities unless its shortly followed by “yet.” 



Who is your favorite coach?



Variance is a huge part of the Crossfit program, I believe this carries over to coaching as well. Each KOP coach brings a different point of view which has made me a much better athlete and individual. All that said, here are some coach superlatives that I associate with my KOP experience.

Jason: Creator of hilarious but awful warmups

Keithie: Lover of ALL THE THINGS

Giules: Most creative combinations of vulgar words to motivate 

Tim: need for speed

Steph: Lifts ALL the heavy things

Rachel: better “guns" than most people i know (I think its all the chipotle) 

Jenna: Surprisingly accurate impersonator of Eminem


PR's to mention? Goals Reached? Nutrition highlights?..



I’m not sure what i’m most proud of here other than overall physical gains. Goals reached is the muscle up and actually being able to string them! Nutrition highlights, i can eat lots of pizza and be happy? Yeah, probably need to work on the nutrition side of it a bit more haha.

  

Its been a fun journey over the past 5 years, 3 at KOP. Everyone at Crossfit King of Prussia has made fitness not only important but also enjoyable. There are few places on earth i’m happier than when i’m panting on the floor covered in sweat surrounded by the people i call friends. I want to thank the coaches and athletes that have influenced me over the years. Each and every one of you, whether you still train with me or not, have inspired me in and out of the gym. It’s an honor to be considered the Crossfit King of Prussia AOTM, thanks for everything
