Good Morning (as defined in WIKIPEDIA):
The movement of the Good Morning exercise resembles bowing to greet someone "good morning". It involves the hamstrings but is primarily used to strengthen the lower back.

The degree of knee bend used will change the focus. Keeping the legs nearly straight involves the hamstrings most.

The good-morning is an essential exercise in the Westside Barbell method and is often trained to near limit maximums. Developing strength in the lift aids in the recovery of a "bad" squat, reducing the risk of injury. Properly applied, it can also strengthen an individual's deadlift; for this reason, it is a key exercise in the conjugate method of training this lift.

In Olympic weightlifting, the good-morning is used as the most efficient assistance exercise to train the second phase of the clean or snatch pull and bases of squat positions in snatch drops and clean squat positions. In this variation, the lifter will descend, reverse direction, and accelerate the ascent, rising up onto the toes at the conclusion of the lift. This mimics the rapid hip extension and subsequent toe-rise during the clean and jerk or snatch.

Athletes of the Month: The Spaks

Hometown: Mark - Cherry Hill, NJ
Jamie – Norristown, PA

Current Location: Bridgeport, PA

Age:
 Mark – 29
Jamie - 33

Occupation: We’re both IT Managers at Vanguard.

College:
Mark - Rutgers University and working on my Drexel MBA
Jamie - Ursinus College undergrad and Drexel MBA

How long have you been a CrossFitter?
 Mark - 2.5 years
 Jamie - 3 years

Did you ever play sports?
Mark – I played baseball, basketball, and hockey growing up but baseball is what I played most in organized leagues. I also used to skateboard, wasn’t great but can still do a kickflip, so that’s cool to show off sometimes. Now I play intramural flag football and softball and as much golf as possible. I play pickup basketball when I can and roller hockey at marple sports arena but had to stop both of those because life got in the way…especially getting my MBA…that got in the way big time…so did getting a dog, but it’s worth it.
Jamie – I played field hockey and lacrosse 6th grade through senior year of high school. You may know a few of my teammates from high school, Alicia Marie and Bri! I never planned to play a sport in college, but after getting into Ursinus College and hearing amazing things about their field hockey program, I decided to try out for the team as a walk on. I was one of the lucky few walk ons that survived pre-season and made the team. Throughout my college career, my team made it to the NCAA DIII tournament each year, making it to the Final Four twice and winning the DIII national championship! It was such a fun and amazing experience! Being a member of the Ursinus Bears field hockey team and program molded who I am today as an athlete - I’ll always miss it. To help fill the void of being on a sports team, now I play co-ed Softball and Flag Football in my company’s intramural league.

Got some cool (or uncool) hobbies you'd like to share?
Mark – I like to cook and make craft cocktails. Other than that, crossfit is a hobby of mine and so is golf. Did I mention I like craft cocktails? Mmm bourbon.
Jamie – Does CrossFit count? I’m not sure if these would count as hobbies, but I love cooking new paleo recipes, hosting events and trying new restaurants. Oh, and if you put a Nintendo in front of me, it will be hard to tear me away from a game of Super Mario.

What has been your biggest achievement at CrossFit in general?
Mark – my biggest achievement has honestly been consistency. Since I’ve joined about 2.5 years ago I try workout about 5x per week and have been very successful. I haven’t had this amount of consistency in an exercise routine in my entire life. Prior to joining KoP, Jamie was at a different crossfit gym and she’d wake up to go to the morning class and she’d try to wake me up to go to LA Fitness. It worked some days. Other days, she’d think I’d wake up and go but to her surprise, I’d just go back to sleep and not go because I wasn’t motivated enough. 6 months later, I was finally convinced to start crossfit but I told her I wasn’t going to her gym because there was one walking distance from our house, so enter Mark to KoP in November 2017 when Jenna gave me my first fundamentals class and I told her I wanted to sign up for unlimited ASAP. So, biggest achievement = consistency…and pullups. When I first started I had to use the largest band we had AND a small band to get ONE pullup…Steph remembers…and now, I can string a bunch, good stuff.
Jamie – I would have to say winning the Open at my previous gym, CrossFit Ironborough. As long as I’m a member of Crossfit KOP, that will never happen again, so I have to hold on to that moment ☺

What skill had you been working on all during 2018, and did they become successes?
Mark – squats. Jamie can almost squat as much as me, soooo I’m really trying to make sure she doesn’t catch up to me. So far, I’m successful there.
Jamie – In 2018, I was getting really close to my first ring and bar muscle up. Unfortunately a shoulder injury in August stopped me in my tracks. Although, I didn’t succeed at that goal, I learned a very valuable lesson – I need to stop focusing on RX’ing every wod and to #TrainForLongevity (shout out to Dana for drilling this into my head).

Goals for the 2019 year?
Mark – don’t let Jamie beat me on anything strength related…besides multiple rep deadlifts because I’m not good at them (or don’t know how to do them right because they hurt my back). But for real, my goal is to get on the 100 dubs board. I get to like 75 and die…one day I’ll get there.
Jamie - In 2019, my focus has been to reintroduce the movements I haven’t been able to do since my shoulder injury in a safe way. So far I have been able to add back in kipping pull ups, chest to bar, toes to bar and snatches. I’d also love to be able to do a 20 ft rope climb without crying (I’m afraid of heights)!

What's your favorite WOD?
Mark - Anything with rope climbs and Fight Gone Bad. I literally love rope climbs, something about climbing things is fun to me, maybe it’s all those trees I used to climb as a kid idk. Fight Gone Bad…this was my first workout (after fundamentals)…welcome to CrossFit, Mark!
Jamie - I don’t really have WODs memorized, so this is a hard one. I love any long and grueling wod that includes heavy cleans, jerks or deadlifts. WODs that come to mind are DT and The Chief.

How about your favorite food/snacks?
Mark - Tacos, chips and salsa/guac, margaritas, sushi, BOURBON
Jamie – Easy, Late July Hint of Lime Tortilla Chips and Bluefin sushi.

What is the craziest workout outside of CF you have ever done?
Mark - Half marathon…it was exactly that…crazy. Idk how people do full marathons just imagine the training for it, “Ok family, I’ll be back in 3 hours, just going for a run!”…nah, I’d rather do an hour of crossfit, and maybe some extra wod(s) with my morning crew. Shout out to the morning crew! You’re the best! (Sorry everyone else)
Jamie – CrossFit takes the cake for craziest workouts I’ve ever done, but I guess you could say the 2 or 3 a days we did during field hockey preseason were pretty nuts – mentally and physically.

What’s your least favorite WOD? Mark – Probably the 5RM Deadlift, because like I mentioned earlier, I’m not good at them/don’t know how to do them correctly. Jamie – I know I said that I like WODs with heavy lifts, but I truly despise the Bear Complex. It’s miserable.

Favorite lift/movement?
Mark - Rope climbs, back squats, and 95# thrusters Jamie – Cleans and Squat cleans for sure. And dumbbell movements. What’s your least favorite lift/movement? Mark – Deadlifts
Jamie – I HATE rowing. I’ve gotten good at rowing, because I hate it so much and want to get off as soon as possible, but I still hate it. The 2K test we did the other day was so mentally draining for me. I also hate anything with 20 ft rope climbs, because they make me cry and muscle ups and overhead squats because I can’t do them right now ☹ .

Whats your favorite piece of workout "gear"?
Mark – It used to be my grips but I think I lost them…so it’s probably my nobull shoes or my king kong bag.
Jamie – Unfortunately for our bank account, I recently became a Lulu addict. I love my Lulu “Time to Sweat” leggings ☺

What you say is your biggest improvement since starting CF?
Mark - My endurance. I used to get so tired during workouts and take super long breaks. Don’t get me wrong, I still welcome a break and am not considering myself “fast” at workouts but I have noticed that I am taking a lot shorter of breaks and can move through workouts more efficiently than when I first started…must be those 30 pounds I lost since I started here!
Jamie – Since college, I’ve always been a fitness junkie mainly focused on cardio and light lifting. Since starting CF, my biggest improvement has been my strength training and the confidence that I can learn and improve new skills every day. The thing I cherish most about CF is the community and the friends I’ve gained. When my field hockey career ended, I lost a family. CF gave me another family to love. I joined KOP in August and immediately felt like I belonged. I have Mark to thank for introducing me to his gym and all of you for being so welcoming ☺

 Who is your favorite coach?
Mark – you’re not getting ANYTHING out of me on this question. OK maybe this one thing…Aimee you’ve done an AMAZING job hiring the coaches at KoP, they are all great.
Jamie – This is a tough one. We’re so lucky to have such an amazing staff of coaches at KOP, each bringing something unique to our CF journey. Manisha and Tim – Thank you for being up at a crazy hour every morning to let us 5:15er’s WOD while everyone else is sleeping. You’re both so knowledgeable and truly care about our morning crew. Aimee – without your dream, vision and dedication, the CrossFit KOP community wouldn’t have been possible. You’re an amazing coach and leader and an inspiration to the females that want to be strong AF. Keith – I don’t get to take your classes often, but when I do, I learn a ton and laugh even more

PR's to mention? Goals Reached? Nutrition highlights?
Mark – There’s just way too many things to list here. I started crossfit because I wanted to get in better shape leading up to our wedding…I didn’t know I’d get addicted to it to the point where I’m staring at the clock at 8:55pm for 5 minutes so I can go to the web browser on my phone as soon as the clock strikes 9 and type in “a” and aimeesfitnessblog.blogspot.com is the first thing to pop up. I’ve reached so many goals and so many more goals to go: 100 dubs, heavier squats, handstand walks, ring muscle ups, and the list goes on. I just think it’d be so cool to walk on my hands…I mean, what other move can you whip out in the wild that people would think is cool that don’t go to a crossfit gym? Handstand walks! I guess I should practice them more. Thank you for picking us for athletes of the month!! We are honored and we love you all! See ya tomorrow morning crew!
Jamie – My biggest PR moment was hitting a #180 squat clean! As far as Nutrition, Mark and I have been experimenting with weighing and measuring when we can and adding more protein to our diets. I think these changes have helped us out a ton.

Athlete of the Month

Congratulations Katie!

Hometown: Warminster, PA
Current Location: King of Prussia, PA
Age: 38
Occupation: teacher (currently preschool!)
College: Lancaster Bible College and I'm taking grad classes at Eastern University

How long have you been a CrossFitter? 2 years and 2 months!

Did you ever play sports? I was a cheerleader in high school and college and I ran track in high school (I was super slow then too...My nickname was the red caboose!)

Got some cool (or uncool) hobbies you'd like to share? I used to go all out with hobbies like crocheting, making my own soaps and lip balm, re-staining/painting old furniture, candle making ect. I love a good craft if it's something that I can use. I haven't delved in to the craft world in a while though.

What has been your biggest achievement at CrossFit in the 2017 year? Getting pull ups without the band and doing multiple rope climbs in a WOD.

What do you feel that you still need to work on? Absolutely everything....but the two things that come to mind the most would be making my core stronger and nutrition

Goals for the rest of this year? Stringing DU's!! Mike San told me he kept his hop in between each DU for 3 years...and that it's not a good goal to have - so I'm going to try to knock that hop out sooner than that!

What's your favorite WOD? I love anything with multiple movements involved (chipper type WOD's like filthy fifty)...I also love a good partner WOD. I always push myself harder with a partner and don't feel so defeated through the really tough and grueling moments that Crossfit likes to dish out.

How about your favorite food/snacks? I love Thai food...I could eat it every day of the week!

What is the craziest workout outside of CF you have ever done? "The Bonefrog" in June of 2017 - I went with several rock stars from the early morning crew - I'm not sure how I got invited but I did. And I really loved every minute of it. I love mud runs and obstacles - I couldn't achieve every obstacle but I still felt pretty accomplished afterward.

What’s your least favorite WOD? I really don't like to run (unless mud is involved) - so any WOD with running in it is pretty much dreadful to me (sorry coach Tim wish I had your passion!). I've done Nancy twice this year and I did beat my time this last round by a minute and a half - I was really shocked (and excited) by that!

Favorite lift/movement? I love the power snatch. I need to work on squatting with it as the weight gets heavier. I've been loving the power clean lately too! And even though I'm not proficient in them yet...I really love HSPU's.

What’s your least favorite lift/movement? I hate front squats for some reason. HATE THEM.

What skill are you planning on working on as the new year 2018 rolls on? It's not a skill but really it's my nutrition. It's always on my brain! I need Aimee's nutritional challenge every month!

Whats your favorite piece of workout "gear"? Froning SR-1F speed rope - it's the 3rd rope I've bought and 3 truly is a charm! (Thanks Jeremy!)

What you say is your biggest improvement since starting CF? My confidence for sure has improved a great deal since joining Crossfit KoP. I didn't join to gain confidence...but I gained it with out knowing I needed it. I never felt like I was really good at any sport...but as you know Crossfit covers such a wide range of movements that I can feel accomplished after a workout because it's all about me and how I can better myself. I often think "I didn't walk in to Crossfit KoP as an athlete like so many do...but I sure feel like one when I leave each day." It has also taught me about true body image - and what that means. I no longer look at myself as imperfect, I look at myself as strong.

Who is your favorite coach? I've had the privilege of getting to know a lot of the coaches and so many are my favorites for so many reasons! Steph is by far my favorite lifting coach - she's so knowledgeable and always knows what to say to get me moving in the right direction. You can just hear her passion for lifting when she coaches - plus her personal story is SO inspiring. Manisha is also a favorite - she always gives me amazing tips to improve my movements! And even though I've only taken Giulia's class a few times - she is definitely up there too. She can get me motivated and can get me to push myself like I've never been able to do before. I get to see Tim P once or twice a week too - I love his energy and his passion for running. He never makes me feel like I'm a failure and is always so stinkin' positive!! I always hear his voice when I run "pick up your knees...pump those arms....come on give it 80%, 90% now 100%!" He coaches me even when he's not there!

Aimee is by far my overall favorite coach - she's a natural, she's talented - she knows how to command a room of adults (and children!). She instructs so perfectly to where I understand exactly what I'm supposed to do to make the motion better. She can spot a mis-movement a mile away. I love that about her. If I don't hear her scream "Yeah Katie!!" during a WOD I get very disappointed with myself! She's an amazing leader and I am so grateful for her passion and for starting the community at Crossfit KoP! I love Gordy, Jason, Jenna and Keith too!! Somehow I've never had the privilege of taking Rachel's class - sorry Rachel! I hear amazing things about you!!

PR's to mention? Goals Reached? Nutrition highlights?.. PR - sticking with an exercise regiment longer that 3 months...I"ve never done that before and I owe it all to this awesome community and our amazing coaches!

Congratulations Jay E!

...our June athlete of the month!
Get to Know Jay E. – Q and A:
Hometown: Worcester, PA

Current Location: West Conshohocken, PA

Age: 36

Occupation: Sales Operations Manager

College: Cabrini College

How long have you been a CrossFitter?
Since Jan 2010 about 2 1/2 years

Did you ever play sports?
I primarily played Baseball through out High School

What is your biggest achievement at CrossFit?
I would have to say, running a mile without walking, C2B pull-ups are a close second.

What do you feel that you still need to work on? Running, Pistols, D/U's, Olympic lifts and everything else in which brute force cannot be used.
Goals for the rest of this year?
I would like to place top 5 in the King & Queen.  I would also like to get down to a body weight of 205.
What's your favorite WOD?
I love anything ground to overhead, Isabel, Grace, Isa-grace, Randy, DT and so on.  Diane is pretty cool too.

What is the craziest insane workout outside of CF you have ever done?
There is a work-out called "Quadzilla", it's actually 3 work-outs with the second being, 20,19, 18, 17.....3,2,1 of Back Squats.  I started @ 135 and increased the weight each time to a 1RM Max of 515.  Walking was a challenge for a full week.

What’s your least favorite WOD?
EVA, she's quite deceptive, evil and twisted.

What’s your favorite lift?
All 3 of the crossfit total (Squat, Press and Deadlift) are tied at this point.

What’s your least favorite lift?
The Squat Clean, mostly because my technique and form are bad.

What skill do you want to work on in 2012 the most ?
Pistols and Muscle ups, both require a lot of practice and patience.

What's your favorite foods, and snacks?
I truly enjoy most foods, Bacon and Beef Jerky top the list, followed by The rest of the meat group.

Whats your favorite piece of workout gear?
I am a fan of Chuck Taylor's.  I have set every squat, press, DL, snatch and C&J PR in them.  I am only on my second pair since 2006.

What you say is your biggest improvement since starting CF?
I would say my endurance.  When I was only power lifting, I would be winded just walking up steps.  Today, I am still seeing continuous improvement, every month I am a little better than the previous.

Who is your favorite coach?
Hard to decide on a favorite.  Since I am here 4-5 mornings a week, I get to experience a wide variety of coaches and styles.  Each coach brings a different strength and motivation that really helps your skills and performance.  I have learned something from just about all of them.  Aimee taught me how to kip, Jason & P have given me several lessons on Olympic lifts.  Tim, has helped my running and endurance substantially, Laura continuously has the challenge of reminding me to hook grip and not round my back, Vinny for continuing to let me know when my form/technique is off and what I need to do better or different. Steph's warm-ups are very creative especially for early morning when the brain is not really functioning.  She also brings a lot good scales, I am closer to getting pistols by using her band method. Donkey, two words "West Side".   Someday I'll get to take a class with Mel or Cate, I hear they have awesome classes.

Why are you the reigning King of the 6am Time Slot?
I think I have more fun as the jester than the king but seriously, you really have to adapt to rolling out of bed and "bringing it".  I really struggled when I first started going to the morning classes, Jason explained to me that everyone has ideal or optimal conditions for their training and the more we train outside of those conditions the better we will be because part of CrossFit is being ready for anything at anytime.  There are 2 additional factors, one, the people at the morning classes are awesome, everyone is always encouraging and pushing each other to do better. I know this happens in all classes so I do not intend to offend or exclude, I think it comes down to, the more you are with a group, you start to learn each others strengths and weaknesses as well as their motivators.  Second, Danny is not a morning person.

PR's to mention? Goals Reached? Nutrition highlights?...
I have been really working on diet and nutrition lately, I have been in the middle of a weight loss competition in my office.  I am down 22lbs in 11 weeks with one week to go.  I am always concerned with losing too much to fast and jeopardizing my numbers, so I have been focusing on fat loss as opposed to weight loss and it's going well. We just did CrossFit total and I hit the same total number weighing 20lbs less.  I also hit a 205 snatch with decent form.

8.01.2013

Athlete of the Month

Hometown: Ivyland, PA (originally from Kiev, Ukraine (aka Dragoland))

Current Location: Blue Bell, PA
Age: 29
Occupation: Analytical Research and Development Chemist
College: Temple University

How long have you been a CrossFitter?
13 months. I got bored with the Globo-gym routine and took a 7 month break. Overheard a conversation between a few friends about barbells, burpees, box jumps, handstand push-ups, puking and knew right away that this was my next venture. Started out three times a week and more recently I’m at 5-6 days a week.

Did you ever play sports?
Yes, primarily recreational. I’ve played roller hockey and football starting from about the age of 10.  Lifted weights since I was 17, competed locally in powerlifting as well.

Got some cool (or uncool) hobbies you'd like to share?
I’ve kept a pretty extensive coin collection since I was a kid. I can put together a PC computer from scratch. (I’m a closet nerd). Used to play a lot of billiards, so I’m decent with a pool cue.

What is your biggest achievement at CrossFit?
Cleaning 285#. I’ve never cleaned prior to CrossFit.

What do you feel that you still need to work on?
Um, everything! I’d like to get to a point where I can actually enjoy doing double unders. It’s my biggest weakness and my least favorite movement. I loathe double unders. Even more now than ever, because I’ve whipped myself in the eye during a WOD.
My attitude needs some polishing. To make the “metcon” workouts suck less physically, I’d like to be able to put my mind in a place where I enjoy being in complete hell. I think it’s what separates the good athlete from the average.
Body weight skills/movements. Currently, I’ve been really focusing on Olympic weightlifting and it has helped with my overall kinesthetics, but I feel more attention on bodyweight movements would benefit me (like my double unders…).

Goals for the rest of this year:
225# Snatch, 300# Clean, 480# Squat, 550# deadlift, 7-10 consecutive muscle ups, take less breaks, stay humble, improve muscular endurance, place top ten in a competition, grow a beard, suck less, beat Jason Lyons in a drinking contest, consistent double unders and eat more cookies.

What's your favorite WOD?
Both CrossFit Totals. I also love the classic couplets and triplets.

How about your favorite food/snacks?
Eggs, bacon, apples, meat, meat, meat and almond butter. Ice cream, cake, brownies, pie, dark chocolate, fudge, Belgian chocolate mousse, éclairs, and Laura Pappas’s paleo chocolate chip cookies.

What is the craziest workout outside of CF you have ever done?
Charity touch football tournament. About 7 hours straight of football, team kept winning and the breaks in between games were short. In the championship game I found myself having to stretch every play because of leg cramps.

 What’s your least favorite WOD?
Anything that involves a jump rope.

 Favorite lift/movement:
Back Squat is up there. I love everything barbell, even thrusters…

 Least favorite lift/movement?
 Double unders

What skill do you want to work on in 2013 the most?
Perfecting the Olympic lifts. Double unders are what I should be doing.

Whats your favorite piece of workout "gear"?
Chalk, yes, that’s right. It’s the powdered sugar of barbells.

What would you say is your biggest improvement since starting CF?
 1) Mental toughness. I find myself much calmer in stressful situations than I used to before. Or maybe that’s me getting older, who knows.
 2) Mobility. How can I forget? Thanks to CrossFit and Kelly Starrett, I have become more flexible and stable when executing the lifts/movements. It has tremendously improved my recovery time and avoiding injury.

 Who is your favorite coach?
This has to be the hardest question for me to answer. It’s like asking me which color Ferrari do I want to drive.  Again, I can’t pick just one, so I’ll nominate several coaches because of their influence, qualities and styles that I admire.
Obviously, Aimee and Jason have to be mentioned because of their diligence to foster such a wonderful community and groom the current coaching staff.  Keith has an intensity about him that is “unique”, his classes are always full of energy and I don’t want to let him down when he’s yelling at me when I’m sucking wind. Whenever I take one of Vinny’s classes I know I’m in for a show, a spectacle of comedic proportions. Also, Vinny utilizes some of the best coaching cues for pull ups, muscle ups, bicep curls and bench press. Chris has a very good eye and is good at spotting faults in movements, so any feedback he provides goes towards my personal improvement.

PR's to mention? Goals Reached? Nutrition highlights?
PRs/Goals Reached: 515# deadlift, 440# squat, bodyweight snatch and press.
Nutrition: When I first started CrossFit, I drank the “Koolaid” and transitioned from the common traditional diet to more Paleo. At first, I was really strict, and my body responded well, but as the training volume increased my caloric intake wasn’t enough to sustain my training schedule. I lost a decent amount of weight but felt that I was calorie deficient because of the removal of refined carbohydrates. As winter approached I added more starchy vegetables, increased good fat intake, and vitamin and protein supplementation into the diet and haven’t looked back since.
I’ve been maintaining an 80/20 ratio. During the week I’m really strict, on the weekends I eat whatever I want, such as a 1200 calorie dessert or a whole pizza. It is important to point out that cleaning up my diet has really made me feel great. I almost never feel lethargic after eating, which is a sign that my body is responding well. I do not measure my food or count calories. Whereas, I eat whenever I’m hungry and do not over eat (unless it’s cookies). Also worth mentioning, if I do partake in a morning workout, it’s done so in a fasted state.

Athlete/Coach Spotlight Coach Keith

A first look at Keith!!!
(his first appearance on the blog!)

How long have you been coaching at CFKOP?

Since April 2012

What got you into CrossFit and coaching?

I was initially introduced to CrossFit in late 2010 by my Personal Trainer at the time(he's actually the owner of CrossFit Ridge Ave. Shout out to Jim Pfromm!) He had me following the main site programming and I definitely thought it was crazy compared to the standard workouts I was doing with him for the year or so beforehand. In spring 2011 a friend made me aware that there were local CrossFit gyms that run the workouts in group classes so I looked it up and found KOP.  As for coaching I took the level 1 about a year after I joined KOP. My only intent was learning more about improving my own health and fitness. I was a gym bum at the time and as fate would have it, I did not apply what I learned and tried to bulldog my way through a round of the Bear Complex and ended up pinching a nerve in my lower back. I was sitting on the floor trying to pretend I was fine and Aimee walked up to me and asked if I would be interested in Coaching. She said she thought I could become a good coach and I was there all the time anyway. But what I really think is that gym was growing and she needed bodies to fill the schedule. 11+ years later though, here I am still filling in the class schedule!

What do you love about coaching?

Having a captive audience that has no choice but to listen to my jokes!

How has your coaching changed over the years? Do you feel there are things you've learned along the way?

At the beginning it was definitely rough, I would walk through classes just telling people what they did wrong. i.e. "you're in your toes on the squat" and "you're not locking out overhead on a the press". Aimee pulled me aside to tell me that I have to give actionable feedback to correct the issue. In these examples "shift your weight back and drive through your heels" for the squat and "reach/push to the sky" for the press. You could say I carry more tools than just a hammer now. Sometimes I’ll just use a scalpel.

I’ve definitely learned many things along the way. The number one thing is that if you have a goal, you need a plan to achieve it. Because a goal without a plan is just a wish. Another, and it relates to setting and achieving goals, is that “Fitness is never finished unless you quit”.  If you achieve a goal(or don’t) you are most likely not going to quit. You either set a new goal and work towards that or regroup and reset your plan for the goal you didn’t reach. In the end, you’re never going to be finished.

Do you like to compete in competitions or would you prefer to be a judge?

Although it is few and far between, I prefer to compete. But don’t get it twisted, I’m always judging!!!

What movements do you enjoy either as an athlete or a coach?

As an athlete, if you’ve known me for more than a minute, you’ll know it’s the snatch. As a coach there’s not one particular movement but I will say “coaching of the fly” or during the workout.  I accel at seeing things if real time and giving “actionable queues” that end in the desired result. If you don’t understand what that means, ask Pam about “Pop and Drop” during one of the girls on girls competitions a few years ago.

Are you currently working on anything inside the gym as an athlete or a coach?

As an athlete my current goal is to keep myself physically fit enough to run down to the park with my dogs every morning.  I coach 6am in the gym on Tuesday/Wednesday/Thursday but I coach 7am with my Bruce and Ivy every morning rain or shine, hot or cold, it doesn’t matter. I am running down there with them every single morning to make sure they get their “workout”. There is no such thing as a rest day for a Malinois, especially two! That coupled with the fact that Alicia has started a small farm at our house gives me the need to be ready for anything at a moments notice.
